Since Randy's podcast with StrengthRunning.com went live yesterday we've been getting some traffic from there.

Warm-up

row 500 / run 400
crawling lunge
10 KB swings or snatches
double KB overhead lunge
10 TGUs or windmills
10 goblet squats
5 pull-ups or push-ups or dips

Strength

bench press 8-5-3x5

Accessory/Skill

6 renegade rows between sets

Group Workout

5 rounds:
3L, 3R kettlebell row - heavy
0:30 rest

then

accumulate in any way:
50 push ups
50 pull ups
50 kettlebell swings
50 goblet squats
*Break into reasonable sets.  Rest as needed but no lingering. 

then

2 x 20 PVC partial pullover
